Basketball Mobility: Why Ankles and Hips Matter for Injury Prevention

Basketball requires more than strength and athleticism. Players also need enough joint mobility to get into and safely get out of the positions the game demands.

Every joint needs both mobility and stability, but different areas have different demands. In basketball, the ankles, hips, mid-back (thoracic spine), and shoulders generally need significant usable range of motion.

And there’s an important distinction: The goal isn't to become as flexible as possible. The goal is to have enough mobility and enough control of that mobility to play basketball efficiently.

Why Mobility Matters for Basketball Players

Good usable mobility can help players:

  • Recover from training soreness and injury faster

  • Absorb force during landing

  • Cut and decelerate efficiently

  • Get into defensive positions

  • Reach awkward positions without compensating elsewhere

  • Strength-train through better ranges of motion

  • Distribute forces across multiple joints instead of overloading one area

For example, research shows that restricted ankle dorsiflexion can alter landing mechanics, including reduced knee flexion and greater ground-reaction forces.

That matters because basketball repeatedly asks athletes to land, stop, cut, and change direction.

The 3 Mobility Areas I Prioritize Most in Basketball

1. Ankle Dorsiflexion

Dorsiflexion is your ability to move the knee forward over the foot while keeping the heel down.

Basketball needs this during:

  • Landing

  • Squatting

  • Deceleration

  • Cutting

  • Defensive positions

When ankle dorsiflexion is limited, the body still has to complete the movement. It may compensate through the foot, knee, hip, or trunk.

Research has linked reduced ankle dorsiflexion with altered hip and knee mechanics during landing.

Simple options:

  • Knee-to-wall mobilizations

  • Loaded ankle rocks

  • Calf mobility work

2. Hip Internal Rotation

Hip internal rotation allows the femur to rotate within the hip joint. If you don’t have access to hip internal rotation, you will leak power, speed, and deceleration in your movements.

That becomes especially important during:

  • Cutting

  • Pivoting

  • Deceleration

  • Defensive movement

  • Single-leg landing

If the hip doesn't have enough usable motion, rotation may be pushed into the knee, pelvis, or low back instead.

Side note: if you lack hip internal rotation in both hips, it’s likely that the problem is actually in your pelvis.

3. Hip Extension

Hip extension occurs when the leg moves behind the body.

Players need it during:

  • Sprinting

  • Running

  • Jumping

  • Changing direction

Limited hip extension can cause athletes to compensate through the pelvis or lumbar spine and may make efficient sprinting and movement more difficult.

Simple hip-mobility options include:

  • 90/90 hip rotations

  • Hip-flexor mobility

  • Adductor mobility

  • Split-stance hip-extension work

  • Half Kneeling lunges

Don't Ignore the Mid-Back and Shoulders

Lower-body mobility gets most of the attention, but basketball is a whole-body sport.

Adequate thoracic rotation and extension and shoulder mobility help with shooting, passing, rebounding, reaching, and maintaining good upper-body positioning.

Again, the goal isn't unlimited range.

Mobility gives you movement options. Stability and strength allow you to control those options.

Mobility Can Affect Areas That Don't Hurt

This is one of the most important concepts for players and parents.

If your knee hurts, the knee isn't necessarily the only area worth looking at.

Limited ankle or hip motion can change how forces move through the leg. Similarly, poor foot control or inadequate hip and trunk stability can change what happens at the knee.

Does Better Mobility Prevent Injuries?

Mobility is one piece of injury prevention, not a magic solution.

A player can have great mobility and still get hurt because of poor strength, bad landing mechanics, excessive workload, fatigue, or plain bad luck.

Better mobility also sets you up for healthier joints and tissues after your playing days are over. Good mobility on it’s own doesn’t necessarily prevent joint pain or osteoarthritis later in life, but it certainly plays a role and can help defend against it.

Overall, healthy joint motion gives your body more movement options and may reduce the need for compensations that repeatedly overload other tissues.

How Basketball Players Should Work on Mobility

Keep it simple:

  1. Identify what is actually limited. Not every player needs the same mobility work.

  2. Prioritize ankle dorsiflexion, hip rotation, and hip extension when deficient.

  3. Use the new range. Follow mobility work with strength, landing, cutting, or basketball movement.

  4. Work on mobility consistently. Five minutes regularly beats one giant stretching session every couple weeks.

A good basketball body isn't just strong or flexible: It has enough mobility to reach the positions basketball demands, and enough strength and stability to control them.
